Fitness update - new lifting approach and slight relative grip progress

[Later that evening I took a nice 30-35 min. walk with my wife and the kids. My legs actually feel a bit sore today from it. Walking is a great, great thing. If only I could find a good trail to hike....]

For the above, I did the three chest exercises, followed by the three bicep exercises, with moderate rest between all exercises. 

As of today, Sunday, I can report  pleasing soreness in all the right muscles, and a desire to keep this up and see what results I get. My next "pump" workout will be like so (until further notice):

On my way out yesterday, I spoke with a former trainer at my gym, and I learned two things. 

First, next time I do the chest/bicep "pump" workout, I will raise the weight by about 15% on each lift, and stick to 16-rep sets (allowing for lower "failed" sets towards the end). "20 reps seems like a bit much," he said. And he's huge and vital, so I'll listen. 

Second, as I described what happened to my quad last week, he said, "That's probably an adhesion." As the article just linked notes, 
"[Adhesions] are places where the muscle has become chronically contracted. It can be an entire muscle, but more than likely it is a small band within the greater muscle. ... Things that cause adhesions are dehydration, overuse, and injury. ... The best way to treat an adhesion is with massage and stretching.
Guilty as charged on the overuse front. And, as I suspected, what happened last week is that my "adhesion" (finally brought about by dead squats) was released under high tension on a front squat. My leg feels better already, but I am taking my time getting back into squatting.

Yesterday I began assembling my first dino-bells. I call them dino-bells in honor of Brooks Kubik's Dinosaur Training. I will make a 30 lb. and 60 lb. dino-db with a 5" grip width, and a 125 lb. dino-bar with about 4' of grip width. I am using 2" electrical conduit, plastic buckets, and Sakrete. I forgot to spray silicone lubricant into the bucket when I set the first 15 lb. "plate" yesterday, so it will either come off with some help from a rubber mallet, or my 30 lb. dino-db will have both ends covered in white plastic, and I'll have to invest in a third bucket. I'm giving each batch at least a day and a half before I mess with it, so hopefully I can set up the other half of the 30 lb. dino db tomorrow.**  

At The Home Depot, when I asked the plumbing helper to cut the conduit into shorter segments, he said, "That grip's too thick, it's too hard to handle." I explained that that's the entire point of making such devices, but as I learned long ago, thick bar and "rough" training is counterintuitive almost anywhere you go.

* Yesterday I got a spring clamp for a dollar at The Home Depot. I gave my Heavy Grips 150 to a friend when I left Taiwan, so I need something again for warm-up reps. The Ghetto Gripper feels like the Captains of Crush Point Five, I reckon. If I need it to be tougher, of course, I'll just wrap rubber bands around the pincers, like I did with an alligator clamp back in Taiwan.

** UPDATE 20 April 2014 - The rubber mallet worked like a charm. This half currently weighs a little more than 18 lbs, but once I cut off the excess bar and (perhaps) grind down the inner edge of the concrete so it won't cut my forearm [I'll probably just wear large wrist bands], it should weigh about 18 lbs. So by the end of the project, the dino db will weigh at least 35 lbs, with a total cost of about $5 and a couple hours of puttering.

Today was a busy day. An appointment at Homeland Security about immigration. Then a breakfast with my mom and wife and daughter at the Cool Moose Cafe. Then a run to Sam's to get Pampers. Then setting up a bank account for me and my wife. So by the time I got to the gym, I was a bit edgy and had no "zip". Plus, the past few days I haven't slept enough. So today was one of those "mental" workouts.

I should have gone heavier on my 4th set of SQ. Even so, I made gains in terms of stamina and strength. Slow and steady.,..

I did the decline BP just to "confuse" my muscles. I got a spot on the 4th set, which he counted as 9 reps, but I think it was only 8, so I'll just not count his spotted 9th rep.

I only used chalk on the 4th set of SDL, and no hook grip. I discovered that the key to a good grip is to press the hands down hard around the bar with your elbows perpendicular to the floor. If you start with your elbows tucked at all towards your body, the bar will roll down the palm and onto the fingers as the arms straighten.

On circuit 2 I didn't overdo anything. Felt confident in all lifts.  

The farmer walk was pretty grueling, but I can feel I've gained more stamina and power from it compared to the two prior efforts.

The chalk not only made my hook grip work, at last (plus I made sure to tuck the web of my thumb deep around the bar), but the hook grip also gave me good results on the DL.

The T-bar row was humbling, since it lopped off about 70 lbs. from my cable row. My mid-back is still sore, which is great.

In the same vein, my pecs are more sore than they've been in a long time--two days running now--, so I guess the flye-away did its job this time in spades.

My core and neck are also sore from what I did Sunday.

Training in the park today was fun. A father and his daughter were there trying to shoot a gas rocket, and a teenage boy was pitching baseballs at the tennis court fence. As I did my hammer throws, my daughter grunted and cooed in time. Nice cool, overcast weather. Thanksgiving weather.

[I felt insecure on these until the 3rd set. My pecs felt over-trained, maybe because I did some headstand and handstand training recently. Spotter helped on last 2 reps of 3rd set. My legs were shaking like leaves with exertion, but I squeezed the hell out of the bar and stabilized to get the bar up. Got some thumbs-up from a couple guys in the gym. Meh.]

[Chalk is my friend! I killed the 3rd set. My back was achy a little while afterwards and my hams are going to hate me today and this weekend, but it was nice to dig deep on one of my favorite lifts. Got some more thumbs-up and mild "wooting" from some guys in the gym.]

Another typhoon is on the way, so the air has been awfully muggy and dusty. Maybe there are some foul ions in the mix, too. The point is that for the first 20 minutes or so of this workout, I was feeling alternately sluggish and wired. I've gone back to taking a B-complex multivitamin in the morning, and creatine monohydrate pre- and post-workout, so maybe I was a bit dehydrated at first. Around midway through, I started feeling more focused and energized. My dilemma was that I didn't want to slack - I never want to - but I also didn't want to train so hard going into my Quick Mass 3-day split regimen next Monday that  I'd begin depleted and quickly over-train. I decided to give my best and may the devil take care.

[Again, both my left and right hand were very close to closing the #2, but that "critical gap" persisted to defy me. In fact, strangely, my left almost seemed to feel stronger than my right hand by the 6th rep. Yet my right hand was clearly stronger in terms of stamina on my two, final "ramp-down" sets. This reminds me of a difference about long-fiber, slow-twitch muscle tissue I recently read about in a good article, "Why Bodybuilders Are More Jacked than Powerlifters". The key point is how, while Fred "Dr. Squat" Hatfield roundly defeated Tom "Big Wheels" Platz in a 1RM, Platz "dusted" Hatfield in a high volume competition. So it seems my left hand is catching up in sheer quasi-1RM power, though it definitely still lags behind my right hand in stamina. I decided not to do any forced closes this time, since past experience has taught me that doing them too regularly leads to tendon strain, which sets my progress back for unneeded recovery.]

[But damn close, and nearly equally on both hands, to boot! I didn't use chalk until this, third, set and the forced closes. Going chalk-free is a psychological boost. I think I might get the #2 closed next time with my right hand. As I say, though, I was pleased to see that my left hand did nearly as well (or as poorly?) as my right hand. I'm all for balance. I think the exertion involved with the #2 and the forced closes, combined with the handstands, has given me a headache. Well.]

Ab/core training -

This workout took longer than I like because the gym was more crowded than usual at 8pm. So I had to let the squat rats and partial-range-of-motion meatheads (PROMOmeats) dissipate before I could get down to bidness. Plus, at various times I had to observe my buddy's form on some lifts, which was cool, because at least he's improving. As for my bodyweight, I remain under 100kg, but am certainly getting stronger (cf. FSQ, IBP, DL, db BP, and cable curl compared to last time for the most salient gains).

Tonight was an extemely “mental” workout. The A Circuit of my Even Keel regimen is simply more grueling than the B Circuit. I was nervous many times during the day––partially because I was imaging for the workout, partially because my wife feels she's ready to pop… hello, newborn! When I got to the gym, I felt totally uninpsired. I just did not want to workout. But I checked my data again from my previous A workout, ate some mouthfuls of honey, drank some water, and got on the ski machine, my mewling dread be damned.

It was also annoying that the students from the Phys. Ed. College powerlifting team were there again. So I had to work in on the SQ. There was also a huge guy doing DL, so I had to work in on that. And of course there was the “pec bouncer” (as I call him) on the BP, so I had to work in on that, too. C'est la vie, I know, I'm just saying it didn't boost my mental game.

I guess I knew, in a psychosomatic, pre-verbal way, that my SQ was going to be a new plateau for me, at least in this new season of weightlifting. And it was an epoch. For the first time in a long time, I can feel a little stiffness in my lower cervical spine, from the weight of the bar, and I could feel the ache of my legs after each set of SQ. Not pain, mind you, just a good threshing of the body.

A not insignificant mental deterrent was the fact that the students were squatting more than I was, albeit not always ass-to-grass (ATG). So I had to block out the carpings of my ego, state my weight, and just get under the bar to do what I knew I had to do for my own goals. An interesting aspect of this mind game, however, is that the students all used knee wraps, which I perhaps only tonight realized are to be wrapped so tightly that one cannot really bend one's knees while walking. According to this article, wraps can add as much as 10% to your SQ, so it was hearteaning to know I went “raw”––no wraps, no bands, and ATG on every rep.

I also felt a bit shaky on the BP, since I went heavier on my first two “run up” sets than I normally do. Getting 4 reps at 90kg on set 3, even with a little spotter help, was good enough for tonight.

The SDL was also frustrating, since I had to block out once more the egotistical urge to lift more than I wanted to, given the fact that “the big guy” was lifting, at one point, perhaps 200kg. Now, he used straps and was doing straight DL, while I was using a snatch grip and only used some chalk on my 3rd set. The SDL realls is humbling. The angle removes about four of your ten fingers from the grip, so it's hard to activate complete exertion for the lift itself. This weakness is based on a neurological reflex which inhibits full motor flexing given an insecure grip on an object (sort of like the”anticipatory” adjustment mechanism discussed in this (PDF) paper). The problem is parallel to squatting in “squishy” shoes or on an unstable surface. Your body just will not “commit” to moving so much weight if basic effector units feel compromised.

Anyway.

I had to re-adjust my grip on my 2nd and 3rd sets, and when I finished, the leader of the powerlifting pack advised me to use his wrist straps. “Next time,” I told him. The problem is not how much can I DL as such, since, if I used straps, I know I could put on another 30kg. The problem, rather, is that I prefer to let my grip catch up with my DL, at least until I get to a truly massive DL.

The basic problem is that I felt out of place tonight. Even using my chalk, I felt skittish, wiping it up as fastidiously as I'd seen the powerlifting kids do so a week before. But I want a gym where chalk is already on the plates, on the bars, on the floor! In due time…!

The press felt very solid, and I think I'm definitely approaching an APR (all-time personal record). … SCANNING… No, scratch that: I see that in April 2011, I finished with 6 reps at 65kg! Sometimes I even surprise myself.

PU were just wacky tonight, and another instance of me facing the urge to alter my parameters in light of what other guys were doing. Two guys, namely, were doing weighted PU, and I felt chummy enough to get into the mix. Of course both of them used straps. One guy, very lean and solid, did an impressive number of close-grip PU at bdw + 20kg. His buddy did partial PU with up to 35kg on the chain! Now, I'm all for pushing to new heights, but at the end of the day, I still believe the most basic test of PU ability is a wide-handle, strap-free PU with full range of motion and only “natural” kipping. By the 3rd set, I could barely do a 5-second negative, much less do a single rep. Still, it was nice to have “the buddy” spot me on my 2nd set and exchange thumbs up all around.

Lastly, I tried a new exercise tonight, perhaps of my own devising. It's basically a cable curl in which you sit on the floor, as if doing a cable row, but the key is to rest a plank of wood on your stomach and your triceps on the plank. This makes it as effective a concentration curl as the preacher bench, but removes that annoying lull at the top, since the cable keeps constant tension on your arms. It was also interesting to note how much space I had to curl into a good squeeze, sometimes curling all the way up to my forehead. This supine cable curl also seems mighty nice.

I threw in the powerset of db IBP just to give my chest, once again, that much more love.

All in all, I had a good workout, and need some days off before going back. Maybe by then I'll have held my daughter!

According to my records, the last time I really trained grip, was on November 28, 2011. At that time, I think I could only manage one good right-handed close on the CoC #3. So, from one angle, I've fallen behind in a bad way. In another sense, though, it's not like I was at an Olympian level before, so I can and will, God willing, catch up with and surpass myself this time around. Granted, a look at prior notes shows me that what I've really lost is not the power to close #2, but a solid mastery I had over the #1.5, managing 10 closes with both hands twice in one training session (back in October)!

Patience. Humility. Confidence. Progression.

P.S. One cool tidbit: I burst some capillaries in my left pinky and ring finger, as evidenced by the small, purple, and, alas, ephemeral contusions on the fingerprints of those fingers.

[I did image it better! This was a great workout! I achieved and/or surpassed all my key goals. Taking enough days off, doing some "detraining" Sunday morning (flail, springs, medicine ball, lunges, etc.), and hitting the hot spring last night for a couple hours paid off, I guess.]

[This was a glitch. On my last set, I incautiously grabbed a 35lb and a 40lb db, did 8 reps, wondering why my left arm felt so much stronger, and then switched the 40lb and 35lb db to finish with 4 reps.]

Cable tri pushdown: 10, 8, 6 @ 36kg, 45kg, 54kg
[I asked the boss how much each unmarked plate weighed, and he said 10lbs, but I have my doubts. I'll have to check out my old tri pushdown data to see if these numbers are plausible. … SCANNING … Yes, these numbers seem plausible, especially if I am stronger in general than I was last year.]

[This machine is annoying, because when lean back for a deeper row, the seat hops up a notch or two every rep or so. I might jam a chopstick down in the lock next time. Hrmph.]

[Perhaps it was the shoes, perhaps it was being rested, perhaps it was having some "real squat guys" in the gym with me, but, for whatever reason, I went for 5 extra reps on my last set––and could have done more. Good to know. Next time I do Even Keel A, I'll shoot for something like this: 9, 6, 3 @ 90kg, 100kg, 120kg.]

[I did this set on a whim, since I want to train my chest harder. Got a small spot on final two reps.]

Good things: I went heavier on pretty much everything this time compared to my previous A workout.

Bad things: I might start going home first and then going to the gym later, since I'm pretty sure that now that the college semester has started, there will be a pack of serious college lifters in the gym probably every time I go. They are very welcoming about "working in", but it's a delay and a jam I might just prefer to avoid. My hunch is that, while the number of people in the gym might be greater at, say, 8pm, the number of people who will use what I want to use (esp. the SQ rack), so going later might shift the balance in my favor.

Another annoying thing is that it was muggy and rainy today, so gripping the bar for SDL was annoying. Fortunately, the college lifters let me use some of their chalk, though I felt restrained since it wasn't my own, and I'd rather have lots of chalk than just a little. I also had trouble "getting a grip on" the hook grip. I had it solidly "in hand" for 2 reps of my last set, but then things got slippery or just unwieldy.

Tonight I was reminded why weightlifting is truly a sport, not just a means to fitness. Real lifts (i.e. semi-/full-body resistance movements) require precision timing, full-body coordination, and total focus. Part of my problem is, I was focusing more on the moisture of the bar than on the placement of it in my fingers. NOTE: DL grip should be in the crux the finger joints, not in the palm.

I'm quite tired. Tomorrow, perhaps, I will train my grip. I'm of a mind to do so with heavy bar holds and heavy shrugs (ideally combined). I'm still not sure when I should incorporate my CoC grip training proper.

Happily enough, the gym (台中美力健身房) was not very crowded when I arrived at 1830. However, the weather was miserable today, so fewer people than usual might have come today. I'll have to see what it's like next week, when the weather, hopefully, is nicer. I asked the owner and he said the busiest time is about 2000, since most people are just getting off work and/or eating dinner at 1830, so it looks like my after-work workout will work out, after all (!).

It's a small gym, which is probably its greatest defect, and I had minute flashes of annoyance as I got familiar with the equipment, navigating the passages, and handling the plates. It's all good: I'll just need to be patient and just improve my transitions. The gym is very well stocked and everyone there seems gym-savvy and courteous.

As I said, tonight's was a diagnostic workout, so, frankly, I was fully prepared to suck. Fortunately, though, I was surprised at how strong I seemed to be, even after half a year out of the gym. Indeed, after my first set of pullups, at least one person applauded and more than a couple time various people chatted openly about my power of gave me vigorous thumbs-up. There was one giant younger fellow there, whom I am fairly certain I trained against years ago in judo. He's an impressive specimen, though I note he worked his chest and abs, with some stair machine, for pretty much the entire duration of my workout, so he must be more of a bodybuilder and he's definitely a gym rat. I ain't got time for all that, alas!

Squatting felt good, and it's awesome to have a proper squat rack! (It was slanted from the wall a bit, though, which made foot placement a little confusing, but I will adjust it next time and hone my own perception, regardless.)

Evidently my rope pullups paid off, since I felt pretty strong on pullups tonight.

The biggest surprise was how strong I felt on the bench. A solid 90kg rep in my last set after half a year away, hooray!

The deadlift is probably my biggest disappointment, mainly because the rack at the gym is narrow and doesn't allow me to put the bar on the floor. This is because there are catch bars fixed about a foot above the floor, so not only can I not put the bar on the floor, but I also can't do a very wide snatch grip, unless, I suppose, I want to crush my fingers. The best solution I see for now is to stand on a couple flat plates to get my feet approximately level with the plates on the bar. As noted above, the straps at 美力 are narrow and really cut into my wrists. I'm afraid the owner won't like me using chalk, either, so I'll have to find a solution in due time. Meanwhile, I'll use my one good strap (no idea where the other went!) and cushion my other wrist with a sweat band.

I stunned a couple people with my standing press, which did feel good, but I've lost a good 10kg from where I left off last year. I like doing strict form, which means heels and toes 90°apart. I may have been overreaching tonight, since I let my lower back go concave a few times.

Finally, I was confused about how much to curl, so I'll have to keep experimenting to find the right weight.

Felt very good to close the #2 again! I was surprised I managed it, and so handily. I only applied chalk for my #2 attempt. I was also very close to a close on my first l.h. attempt. I guess giving my hands a rest for a couple weeks did some good. The hula hoop (esp. a mildly weighted one) is one of the bet all-around exericses devices I've ever used: works the core and hips, activates legs and shoulders (with arms raised), can work arms and wrists, and can work as a skipping trainer spun around each foot, or even as a jump rope!

The past few days I've been making a new "toy" and have only gotten in ab wheel rolls, presses, rows, etc. to "maintain".  

I was working on the toy this evening, the construction of which taxed my forearms, so I'm not terribly surprised by my dismal performance this grip session. I used no chalk on my first two sets, which is good. Onward.

After dinner (at a delicious beef place nearby) I did 20 minutes of various drills (rows, presses, curls, extensions, etc.) with my (now 11kg) mace, 2" dumbbell, and new 10kg "medicine pillar" toy. Good stuff.

Last night I did 55 Hindu squats, 30 Hindu pushups, and 20 ab wheel reps. The squats felt interminable ("Only 35!?"), the pushups were a great pump, and the ab reps were deep and long.

This morning I did about a minute of flail work for each hand and my forearms were still the slightest bit sore from Saturday's session, so perhaps my extremely close attempts (1st rep of both sets) could have been closes if I had been "totally" recuperated. But whatever. Tonight felt good and there was not too great a discrepancy between my left and right hands. I will give my wrists at least 4 days of rest before attempting #2 again.
